How the macro calculator works

Each macronutrient has a fixed energy density: carbohydrates and protein provide about 4 kcal per gram, fat about 9 kcal per gram. The calculator distributes your calorie needs according to the chosen split and converts the shares into grams: grams = calories × share ÷ energy density. If you do not know your needs, it estimates them with the Mifflin-St Jeor formula times an activity factor, and you can do this more precisely in the calorie calculator.

The splits at a glance

  • DGE-based (55 / 30 / 15): Close to the D-A-CH reference values used by the German Nutrition Society (DGE): over 50% carbohydrates, 30% fat, protein in the common practical range of up to 15%.
  • Protein-focused (40 / 30 / 30): Popular for strength training and weight loss, because protein is filling and protects your muscle mass. Sits above the DGE reference values for protein.
  • Low-carb (30 / 45 / 25): Fewer carbohydrates, more fat. Not a DGE standard, but a widespread alternative, and food quality matters especially here.
  • Endurance-focused (60 / 25 / 15): A higher carbohydrate share for long or intense endurance sessions, in line with sports nutrition practice.

For context: the D-A-CH reference values give more than 50 percent of energy from carbohydrates and 30 percent of energy from fat (up to 35 percent for very active people) as guide values. For protein, the recommendation runs via body weight: 0.8 g per kg, and 1.0 g per kg from age 65, which equals about 9 to 11 percent of energy depending on needs. All other splits are widespread practice models, not official recommendations.

Quality beats percentages

Two diets with identical macros can be completely different in how healthy they are. In practice, what the shares consist of matters most: carbohydrates preferably from whole grains, legumes, vegetables and fruit rather than sugar and white flour, fats preferably from plant oils, nuts and fish rather than mostly processed products, and protein ideally mixed from plant and animal sources. Protein: the special case among macros

Carbohydrates and fat are partly interchangeable as energy sources, protein is not: it supplies the building blocks for muscles, organs and the immune system. Frequently asked questions about macronutrients

How do I calculate my macros?

You need two things: your calorie needs and a split in percent of energy. Then for each macronutrient you calculate: calories times share, divided by the energy density (carbohydrates and protein 4 kcal/g, fat 9 kcal/g). Example at 2,000 kcal and 30% fat: 2,000 × 0.30 ÷ 9 = 67 g of fat. The calculator does this for all three values.

Which macro split does the DGE recommend?

The D-A-CH reference values give these guide values: more than 50 percent of energy from carbohydrates and 30 percent of energy from fat, up to 35 percent for very physically active people. For protein, the recommendation is 0.8 g per kg of body weight, which equals about 9 to 11 percent of energy, and up to 15 percent is considered practical.

How many calories do carbohydrates, fat and protein have?

Carbohydrates and protein each provide about 4 kcal per gram, fat about 9 kcal per gram. Alcohol sits in between at around 7 kcal per gram but provides no usable nutrients. This calculator uses these energy densities too.

Which split is best for losing weight?

What decides weight loss is the calorie deficit, not the split. Study comparisons show no clear long-term advantage for any particular macro split as long as calories are equal. A higher protein share does help many people though, because it is filling and protects muscle mass in a deficit. Choose the split you can stick with best.

Do I have to hit my macros exactly every day?

No. The gram values are target ranges, not a bullseye. Plus or minus 10 to 15 grams per macronutrient is completely fine in everyday life. The weekly average matters more than daily precision, and so does food quality: whole grains, vegetables, legumes, high-quality oils and enough protein.

Does fiber count as carbohydrate?

Chemically, fiber belongs to the carbohydrates, but it provides hardly any usable energy (about 2 kcal/g is assumed). The DGE recommends at least 30 g of fiber per day. It is listed separately on nutrition labels, and you do not need to subtract it in your macro planning.

What is the difference between macros and micros?

Macronutrients (carbohydrates, fat, protein) provide energy and are needed in gram amounts. Micronutrients (vitamins, minerals, trace elements) provide no energy but are essential for your metabolism and are needed in milligram or microgram amounts.
